You unrack the bar, descend, touch your chest, and bounce the bar back up. The rep counts. But some of that drive off the chest was not your muscles. It was elastic recoil.
Pause reps remove that assistance. You descend, hold the bottom for one to three seconds, and press. The bar sits dead, any elastic energy dissipates, and the press starts from zero. It is harder, slower, and builds more absolute strength than touch-and-go work for most lifters.
What the Stretch Reflex Actually Is
When a muscle is rapidly lengthened under load, the nervous system triggers a reflexive contraction. This is the stretch-shortening cycle, or stretch reflex. Tendons and connective tissue also store elastic energy during the eccentric (lowering) phase, which gets released when the direction changes.
On a touch-and-go bench press, the lifter descends, the pec and anterior delt fibers stretch rapidly, the stretch reflex fires, and the elastic energy in the chest muscles and ribcage releases at the turnaround. The bar bounces up with meaningful help from something other than pure muscle contraction.
This assistance is real. At the bottom of a heavy bench, 10 to 15 percent of the force driving the bar off the chest can come from elastic recoil rather than concentric muscle action.
That is not cheating. The stretch reflex is a legitimate physiological mechanism and is important to train. But it is not the same thing as training raw concentric strength. Those are two different qualities, and they need to be developed separately.
What a Pause Rep Does
A pause rep holds the weight at the most stretched position for one to three seconds. The stretch reflex dissipates. The elastic energy in the tendons and connective tissue leaks away. The working muscles have to maintain tension through the hold without the benefit of a momentum reversal.
When the press starts, it is pure concentric force. The muscles have to produce force from a dead stop with no assistance. This is a harder task than starting with a stretch reflex, which is why pause reps feel so much heavier than touch-and-go reps at the same weight.
That extra difficulty is the training effect. You are forcing the muscles to produce more force in the weakest part of the range, without help.
Where Pause Reps Transfer
Pause reps build strength where most lifts are hardest: the bottom of the range.
On the bench press, the bottom off the chest is where most missed reps die. A lifter who can bench 315 touch-and-go but struggles with 275 paused has a gap between their elastic strength and their concentric strength. Closing that gap adds weight to the touch-and-go press over time because the starting force is higher.
On the squat, pause squats in the hole eliminate the bounce out of the bottom and force the quads, glutes, and adductors to drive the weight up from a static position. This directly trains the bottom position that is the hardest part of every squat.
On the deadlift, pause deadlifts can be done either below the knee or just off the floor, forcing the lifter to maintain position through the weakest range without momentum.
Pause reps also train and reveal technique. A rep that is bounced out of the bottom can hide form breakdowns (shoulder shrug on bench, hips shooting up on squat, back rounding on deadlift). The pause makes these breakdowns impossible to hide because there is no momentum to mask them. If your technique cannot survive a three-second pause, it is weaker than you think it is at heavy loads.
How to Program Pause Reps
Pause reps should be used strategically, not as a replacement for all touch-and-go work. Both have a place.
Typical use cases:
- Off-season strength building: Most of the year, program pause work as the primary variation for 3 to 6 weeks at a time. Build the concentric strength base.
- Bottom-end weakness: If your bench, squat, or deadlift stalls at the bottom of the range, pause reps target that weakness directly.
- Technique work: Use pause reps at moderate loads (60 to 75 percent) to reinforce clean positions. The pause forces you to hold a good setup under tension.
- Hypertrophy: Time under tension is higher with pause reps at the same rep count. For lifts where you want more muscle stimulus, pausing extends the productive phase of each rep.
Pause length matters. One second is long enough to dissipate momentum but short enough to preserve some stretch reflex. Three seconds is long enough to eliminate almost all elastic contribution. Two seconds is a reasonable middle ground for most programming.
Rep ranges should be slightly lower than your touch-and-go work at the same intensity. A lifter who can bench 315 for 5 touch-and-go may only hit 285 for 5 paused. Load accordingly.
When to Come Back to Touch-and-Go
Pause work is not the only thing to train. Competition-style reps use some stretch reflex, and peaking cycles before a meet or a max-out day should include touch-and-go work to train the full expression of strength, including the elastic component.
A good rule is pause reps for 6 to 8 weeks of a cycle, transition to touch-and-go in the peak phase, then repeat. This builds concentric strength during accumulation and translates it into moved weight during peaking.
What to Actually Do
- Add pause variations to your main lifts for one block per cycle. Bench, squat, and deadlift all respond.
- Use one to three second pauses. Count in your head, not off the clock.
- Reduce load by 10 to 15 percent compared to your touch-and-go numbers at the same rep range.
- Do not grind pause reps to failure. The technique cost is higher than normal reps because positions degrade faster under static load.
- Come back to touch-and-go for peaking and max testing. Pause work builds the foundation. Touch-and-go expresses it.
The dead stop is where weakness hides. Put it on the platform, pause, and train it honestly. The number on the scoreboard moves faster than it will from endless touch-and-go work.
